Heart Rate Variability (HRV): A Simple Guide

Heart Rate Variability (HRV) is a measure of the small variations in time between each heartbeat. Rather than indicating how fast your heart is beating, HRV reflects how effectively your autonomic nervous system is adapting to the changing demands of daily life. A higher HRV generally indicates greater flexibility and resilience of the nervous system, with a healthy balance between the sympathetic (“fight or flight”) and parasympathetic (“rest and digest”) branches. Importantly, HRV varies considerably between individuals, so the most meaningful measure is how your HRV compares with your own long-term baseline rather than someone else’s.

The primary goal of monitoring HRV is to assess your body’s recovery and readiness rather than your fitness alone. HRV can provide early insight into how well you are recovering from exercise, sleep, emotional stress, illness, travel, or other physiological demands. A sustained drop in HRV may indicate that your body needs additional rest or recovery, while a stable or improving HRV generally suggests that you are adapting well to your current lifestyle and training load. For this reason, HRV is best interpreted as a trend over days and weeks rather than focusing on individual daily readings.

Actions for improving HRV include:  

  • prioritising 7½–9 hours of quality sleep
  • engaging in regular aerobic exercise (particularly Zone 2 training)
  • balancing resistance training with adequate recovery
  • maintaining good nutrition and hydration
  • managing psychological stress, including using vagus nerve support
  • practising slow diaphragmatic breathing or mindfulness exercises. 

These habits help strengthen parasympathetic nervous system activity and improve the body’s ability to recover from both physical and mental stress.

Vagus nerve stimulation (VNS) can improve heart rate variability (HRV). By activating the parasympathetic nervous system, VNS increases vagal tone, which raises HRV metrics, key indicators of the body’s ability to recover from stress.  Habits which can help to improve the vagus tone include:

  • Deep, slow breathing (prolonged exhales)
  • Cold water exposure (e.g., cold face plunges or end-of-shower blasts)
  • Humming or singing, which stimulates the vagus nerve near the vocal cords pastedGraphic.png

You can monitor HRV by using smartwatches such as Apple watch, Garmin, or Oura ring technology.

The benefits of maintaining a healthy HRV extend beyond athletic performance. Higher HRV is associated with better recovery, improved stress resilience, greater cardiovascular fitness, enhanced emotional regulation, improved sleep quality, and overall health and longevity. 

While HRV should never be used in isolation to make health or training decisions, it is a valuable tool when combined with other indicators such as resting heart rate, sleep quality, energy levels, and how you feel each day. Used appropriately, HRV provides a simple, non-invasive way to monitor your body’s resilience and support better decisions for long-term health and wellbeing.
